講到熱量,大家一定很常聽到TDEE(Total Daily Energy Expenditure)每日總熱量消耗,而這到底是什麼,以及該如何計算呢? 今天就來簡單分享一些觀念,希望能幫助到大家💪🏻
每日總熱量消耗,基本上就是身體一整天所消耗掉的熱量,也有人稱為維持體重的熱量(因為當攝取熱量= TDEE,體重會維持)。
✍🏻而每日總熱量消耗,就是基礎代謝率(BMR)+活動能量消耗(TEA)+攝食產熱效應(TEF)
🔅BMR(BMR,Basal Metabolic Rate)基礎代謝率🔅
基礎代謝率是身體為了要維持最基本運作所需要的熱量。
主要影響基礎代謝率的因素有「體重、年齡、肌肉量」等。
(大約佔每日總熱量消耗60-75%)
🔅TEA(Thermic effect of activity)活動能量消耗🔅
包括體能消耗、運動以及非運動活動產熱(例如走路、站立)
(約佔15-30%)
🔅TEF(thermic effect of food)攝食產熱效應🔅
例如:吃東西咀嚼、或分泌消化液所消耗的熱量
(約占10%)
綜上所述…
✍🏻想要減重,大部分的人都是會想要往熱量赤字走,但其實還有其他關鍵,除了不可變因素年齡、性別會影響到總熱量外,我們可以盡量往可變因素來調整
一、增加活動量,提每日總熱量消耗
二、增加肌肉量,提高基礎代謝率
三、多喝水、多吃(蛋白質要足夠),能夠增加代謝率

上一回學習計算BMR,今天就來聊聊TDEE吧!
TDEE就是「每日總消耗熱量」
包含基礎代謝率、活動消耗、食物後然效應及運動消耗
✨基礎代謝率(Basal Metabolic Rate):指人體在非劇烈運動、非消化食物的狀態下,維持生命所需的最低熱量。
✨活動消耗(Non-Exercise Activity Thermogenesis):非運動性的熱量消耗
包含有意識的:走路、拿東西、打字、划手機…等
以及無意識的:眨眼、抖腳…等
✨食物後然效應(thermic effect of feeding):食物吃下肚後,消化吸收所耗的能量,如消化液分泌、腸胃道蠕動、細胞吸收養分等。
✨運動消耗(Exercise Activity Thermogenesis):運動時所消耗的熱量。
TDEE的計算可參考PAL係數
例如Tracy就是辦公室久坐者,TDEE=BMR*1.4~1.65
減重者:TDEE*0.8或TDEE減300~500大卡
增重者:TDEE加300~500大卡
通常我會用不同方式來計算熱量所需
例如參考TDEE、用體重*30~35、對照DRIs表格等方法
找出自己熱量所需的範圍
再來評估該把熱量定在哪裡,既適合自己又能有效執行!

Giảm 4kg trong vòng 1 tháng như thế nào?
Trong video ngày hôm nay mình sẽ chia sẻ với các bạn các bước cụ thể và cách tính toán các chỉ số cần thiết để bạn có thể hiểu và hình dung ra mình nên bắt đầu giảm cân từ đâu.
Nguyên tắc giảm cân cơ bản:
Calo in nhỏ hơn Calo out là sẽ giảm cân.
Vậy làm sao để tính được Calo out. Lúc này cần phải dựa vào 2 chỉ số: BMR và TDEE
BMR ( viết tắt của Basal Metabolic Rate), là tỷ lệ trao đổi chất cơ bản trong cơ thể con người. Chỉ số BMR cho ta biết mức năng lượng tối thiểu (calo) mà cơ thể một người cần để duy trì ổn định các hoạt động bình thường.
Công thức tính BMR (Theo CT Mifflin-St Jeor)
?♀️Đối với Nữ:
BMR nữ = [10 × cân nặng(kg)] + [6,25 × chiều cao(cm)] - [5 × tuổi] - 161
?Đối với Nam:
BMR = [10 × cân nặng(kg)] + [6,25 × chiều cao(cm)] - [5 × tuổi] + 5
TDEE (là viết tắt của Total Daily Energy Expenditure) là chỉ số calo thể hiện tổng mức năng lượng mà cơ thể tiêu hao trong một ngày, bao gồm các hoạt động như ăn, học, làm việc, tập luyện.
Nói một cách dễ hiểu: TDEE là tổng calo của BMR và các hoạt động tập luyện.
Công thức tính TDEE:
TDEE = BMR x R (R là chỉ số calo phản ánh cụ thể mức độ vận động, tập luyện của cơ thể hàng ngày)
Chúng ta có 5 nhóm:
Nhóm 1: Đối với người không vận động, ít vận động (thường là người lớn tuổi, người làm việc văn phòng): R = 1.2
Nhóm 2: Đối với người vận động nhẹ (người tập thể dục thể thao 1 – 3 lần/tuần): R = 1.375
Nhóm 3: Đối với người vận động vừa (người vận động hàng ngày, luyện tập 3 – 5 lần/tuần): R = 1.55
Nhóm 4: Đối với người vận động nặng (vận động thường xuyên, tập luyện và chơi thể dục thể thao từ 6 – 7 lần/ tuần): R = 1.725
Nhóm 5 Đối với người vận động rất nặng (tập 2 buổi/ ngày): R = 1,9
Tính được TDEE. Là đã có tổng lượng calo mà cơ thể cần để tiêu hao trong 1 ngày. Nếu bạn ăn bằng với con số này thì bạn sẽ duy trì cân nặng (không tăng, không giảm). Nếu ăn nhiều hơn con số này thì bạn sẽ tăng cân và nếu ăn ít hơn thì ngược lại, sẽ giảm cân.

The health benefits of regular cycling include:

increased muscle strength and flexibility
improved joint mobility
decreased stress levels
improved posture and coordination

Cycling and specific health issues
Cycling can improve both physical and mental health, and can reduce the chances of experiencing many health problems.
Obesity and weight control
Cycling is a good way to control or reduce weight, as it raises your metabolic rate, builds muscle and burns body fat. If you’re trying to lose weight, cycling must be combined with a healthy eating plan. Cycling is a comfortable form of exercise and you can change the time and intensity – it can be built up slowly and varied to suit you.
Research suggests you should be burning at least 8,400 kilojoules (about 2,000 calories) a week through exercise. Steady cycling burns about 1,200 kilojoules (about 300 calories) per hour.
If you cycle twice a day, the kilojoules burnt soon add up. British research shows that a half-hour bike ride every day will burn nearly five kilograms of fat over a year.
Cardiovascular disease and cycling
Cardiovascular diseases include stroke, high blood pressure and heart attack. Regular cycling stimulates and improves your heart, lungs and circulation, reducing your risk of cardiovascular diseases.
Cycling strengthens your heart muscles, lowers resting pulse and reduces blood fat levels. Research also shows that people who cycle to work have two to three times less exposure to pollution than car commuters, so their lung function is improved. A Danish study conducted over 14 years with 30,000 people aged 20 to 93 years found that regular cycling protected people from heart disease.
Cancer and cycling
Many researchers have studied the relationship between exercise and cancer, especially colon and breast cancer. Research has shown that if you cycle, the chance of bowel cancer is reduced. Some evidence suggests that regular cycling reduces the risk of breast cancer.
Diabetes and cycling
The rate of type 2 diabetes is increasing and is a serious public health concern. Lack of physical activity is thought to be a major reason why people develop this condition. Large-scale research in Finland found that people who cycled for more than 30 minutes per day had a 40 per cent lower risk of developing diabetes.
Bone injuries, arthritis and cycling
Cycling improves strength, balance and coordination. It may also help to prevent falls and fractures. Riding a bike is an ideal form of exercise if you have osteoarthritis, because it is a low-impact exercise that places little stress on joints.
Cycling does not specifically help osteoporosis (bone-thinning disease) because it is not a weight-bearing exercise.
Mental illness and cycling
Mental health conditions such as depression, stress and anxiety can be reduced by regular bike riding. This is due to the effects of the exercise itself and because of the enjoyment that riding a bike can bring.
